Mobilise the inner thighs and hip sockets without loading the pelvic floor.

Illustration: Adductor Rock-Back. From hands and knees, extend one leg straight out to the side with the sole flat on the floor, then rock the hips back toward the opposite heel. Keep the back flat and the breath slow.

Set yourself up

  1. Begin on hands and knees.
  2. Extend one leg straight out to the side with the knee locked long, the foot flat on the floor and roughly in line with your other knee.
  3. Set the hands under the shoulders and lengthen the back.

Move step by step

  1. Slowly rock the hips back toward the heel of the bent leg.
  2. Pause briefly at the back position, then return.
  3. Repeat 10 times per side, slowly.

Breathing cue

Exhale on the rock back, inhale to return.

Common mistakes

Stay within a comfortable range. Stop if the inner thigh strains.
